For the shuttle you will accelerate to the first cone, then go back to the start, accelerate to the second cone, then go back to the start, do the full 25 yards down and back. Once you complete the shuttle go right into the sled push.

For those of you who are competing this weekend, this will be the last day you are working out before the comp. Thursday will be a day off from the gym and Friday will be a day to just come in and move. For those of you who are not competing this weekend, you should be competing this weekend. There are three different categories to choose from so there shouldn’t be a reason not to compete. Unless you just can’t make it, of course.
All athletes and judges must be here at 8am. We will go over WODs and standards of WODs at that time and answer any questions you might have. The WODs will be released tomorrow before Thursdays WOD post. Because so many people will be competing, we will just judge for each other during the day.
If anyone has questions about what to eat the day before, day of, or during the comp please email me.
Don’t forget about the post holiday party on Saturday night as well. The festivities start at 7pm. Also, if you would like to participate in the yankee swap please bring a gif t($20 cap). Last year was a blast. We had over 100 people here. Let’s try to beat that this year. Please bring some type of drink to share. You don’t wanna miss this party. It’s gonna be awesome!!!!! And, thanks to Dave, we will have 42 inch TV with the patriots game on. WOO HOO!!!

Pause 2 sec at the bottom. Focus on a tight back throughout. especially on the way up.
2. Snatch
75-80% x 2 on the min for 10 min.
Focus on getting under the bar quickly and keeping the bar tight to your body. If you are not comfortable with the full snatch you may do a power snatch or hang power snatch.

1. Shuttle sprint
How this is done:
accelerate to the first cone, back to start, accelerate to the second cone, back to the start, complete the full 50 yard sprint.
You will complete this 3 times.
20 min on the clock
Even min = Burpees: 1/2 the reps you did for your 1 min max rep
Odd min = Pull-ups: 5-10 reps
If you didn’t do the max burpees in a min then you will do as many as you can in :25 sec and rest the duration of the min. For the pull-ups. If you need anything more than the smaller green band you will do 8-12 ring rows.

ER – My favorite movement is definitely hand stand push-ups. These are something I never imagined being able to do – and it turns out to be one of my strong suits. I also enjoy working on the olympic lifts. I’m definitely a competitive person (with myself) and I find it very motivating to be able to concretely measure my improvement with new PRs.
ER – Most importantly I have found a way of exercising I adore. I truly am excited to come to class each day (I have a hard time making myself take rest days!), I look forward to seeing my new crossfit friends, and I can’t wait to challenge myself with the WOD. I’m so enthusiastic I have had to consciously prevent myself from boring my friends and colleagues with endless crossfit discussion.
Here are the details I promised:
What’s the date and what time does it start? 9am on January 11th. This is a full day competition.
What is a same sex competition – This means that each team will consist of either two guys or two girls.
How many WODs will there be? Three plus a final.
How do I sign up? we will have a sign up at the gym in the next couple of days
What if I don’t have a partner? When you sign up at the gym let us know if you need a partner and we will find you one.
Can I participate? Most of you should be able to participate. If you have any questions or concerns or you’re not sure if you can participate or not please speak to one of the coaches. My hope is that 85-95% of the gym will participate in some aspect, either as a competitor or as a judge. This Competition is being held to strengthen the CFN community. It’s a great way to strengthen the bond you have with athletes you workout with every day and create one with athletes who you haven’t met before. This competition is for fun and that’s the goal here.
What are the standards? There will be 3 groups(A, B, and C). You will fall into one of them. It should be pretty clear which one.
